Особенности тренировки рук в бодибилдинге

Очень часто можно встретить рекомендации о выделении целого тренировочного дня для развития рук. Это легко объяснимо. Хотя руки и задействуются в различных упражнениях, но очень часто их мускулы уже сильно утомлены, что не позволит вам эффективно их проработать.

О том, как тренировать руки мы еще будем рассуждать чуть ниже, а сейчас необходимо затронуть тему восстановления. Это связано с тем, что многие атлеты не видят прогресса при тренинге мускулов рук по той причине, что они банально не успевают восстановиться.

Мы уже говорили, что руки задействованы при выполнении различных упражнений, и необходимо найти оптимальную схему их тренировки. Здесь можно выбрать один из методов тренинга:

  • Выделять отдельные дни для работы над крупными мускулами — спина, грудь и руки. Лучше всего использовать при наличии тренировочного стажа минимум в полтора года.
  • Тренировать в один день тяговые и толкающие мускулы. В день работы над спиной тренируйте также бицепс и трицепс.
  • Использование принципа мускулов-антагонистов. Трицепс тренируется со спиной, а бицепс — с грудью.

Это лишь советы и вам следует поэкспериментировать и подобрать оптимальную схему.

Дэррем Чарльз из Тринидададолжен много работать над своим трицепсом, чтобы он соответствовал его шарообразному бицепсу. В этом ему помогает эта программа – она может сотворить чудо и с вашими руками.— Обычно тренировка трицепса не должна длиться более 30 минут, по словам Дэррема.

«Хорошенько напряги свой трицепс, а потом дай ему отдохнуть», — говорит он.

Время от времени в конце тренировки он практикует неполные повторения. Например, при разгибании трицепса сделайте 10 полных повторений, а затем четверть повторения, пока не почувствуете невыносимое жжение в мышцах.

Старт: Прикрепите рукоятку троса к верхнему блоку и станьте прямо, крепко держа концы троса в каждой руке.

Движение: Спина в своем естественном положении, руки плотно прижаты к туловищу, согните руки в локтях и полностью натяните трос. «Чтобы извлечь максимум из каждого подхода, попробуйте задержаться на пару секунд в таком положении».

Главным в этом движении является контроль. Если у вас нет помощника, и вы внезапно почувствовали, что мышцы отказываю вам, откиньтесь на свободное место на скамейке (нет на фото) и отпустите штангу. Можете попробовать также на скамейке под наклоном.

Старт: возьмите гантели и устройтесь на горизонтальной скамье. Примите устойчивое положение так, чтобы ваше тело не двигалось.

Прижмите руку, которой работаете, плотно к туловищу.

Даррем Чарльз, профессиональный бодибилдер IFBB, родился 22 июля 1969 года в Аруке (Тринидад). Великолепная карьера Чарльза – результат воистину титанического труда и многолетних тренировок. А началось все в далеком детстве, когда мальчик заметил, как “отзывчиво” его мышцы реагируют на любые силовые тренировки. Приняв участие в нескольких любительских соревнованиях в 80-х годах, уже в начале 90-х Чарльз получил статус профессионала IFBB. Первым соревнованием для культуриста стал Любительский Чемпионат Мира IFBB 1989 года, где он занял 5-е место в легком весе. А в 1992 году Чарльз уже принимал участие в “Ночи Чемпионов” (11-е место).

Даррем Чарльз известен своим сногсшибательным обаянием, которое, поговаривают, иногда работает против него из-за достаточно агрессивных взаимоотношений между культуристами. К слову сказать, периодически создается впечатление, что судьи одобряют подобную атмосферу соревнований. Однако обаяние Чарльза еще не означает мягкотелости, спортсмен полон соревновательного духа и на 100% выкладывается как на тренировках, так и на чемпионатах.

Чарльз – неоднократный победитель турниров “Атлантик Сити Про”, “Торонто/Монреаль Про”, хотя самой важной победой он считает 1-е место на “Европа Супер Шоу”-2002. А вот титул “Мистер Олимпия” Даррему, к сожалению, так и не отдался. Впрочем, в одном из своих интервью спортсмен заявил, что находится в прекрасной форме и готов побороться за титул

Как правильно тренировать руки?

В первую очередь вам следует обратить внимание на следующие моменты:

  • Техника выполнения всех упражнений. Именно этому уделяйте максимум внимания на -первом этапе занятий.
  • Научитесь чувствовать работу целевых мускулов и выводить из нее вспомогательные.
  • Не стоит давать большую нагрузку, так как вы можете перетренировать руки.
  • Прогрессируйте нагрузку.

А вот суперсерия будет весьма эффективна. Суть этого метода тренинга заключается в выполнении двух движений без паузы между ними. Однако применительно к рукам вам следует несколько изменить этот принцип. Выполняйте одно упражнение для бицепса, а второе – на трицепс. После паузы между сетами повторяйте все с начала.

Это позволит увеличить время восстановления для каждой группы мышц. Кроме этого бицепс и трицепс — антагонисты. Во время работы одного мускула, второй отдыхает. Вы должны понять, что нет четких и эффективных программ тренинга, которые будут работать у каждого атлета. Необходимо найти методику, являющуюся эффективной для вас.

Биография

Даррем Чарльз, появился на свет в июле 1969 года в Тринидаде. Впечатляющие успехи на карьерной лестнице бодибилдинга стали возможны только благодаря огромному вложению сил и усиленным занятиям в тренажерных залах на протяжении большого количества лет. Свои склонности к бодибилдингу Даррем заметил еще в детские годы, когда ему удавалось небольшим количеством силовых упражнений приводить мышцы в желаемый вид. Начав с любительского уровня в восьмидесятых годах, уже в начале девяностых у него был титул профессионала. В 20 лет он принял участие в премьерном для него всемирном чемпионате любителей, где вошел в пятерку, а спустя еще 3 года в его активе уже было одиннадцатое место на «Ночи Чемпионов», что являлось для него отличным результатов, так как он только-только перешел в разряд профессиональных бодибилдеров.

Даррем очень обаятельный человек, но иногда это качество мешает ему в общении с бодибилдерами, так как отношения в их среде достаточно напряженные…. Но, несмотря на это он всегда с полной отдачей подходит как к тренировкам, так и на турнирах.

Training Split

Darrem’s training split allows him to spend sufficient time on each muscle group. He completes his least favorite session (leg day) on day 1, then separates the chest, back and shoulders across three days. Doing so, means that he won’t work his central nervous system too hard by working 2 major muscle groups at the same time.

His usual split and routine is below:

  • Pull-downs to the front

  • Bent-over barbell rows
  • Deadlifts
  • Standing calf raises
  • Seated calf raises

Shoulders

  • Seated barbell press (front)
  • Dumbell side raises
  • Side laterals
  • Bent-over raises (rear delt movement)
  • Shrugs (using straight bar behind the body)

Triceps And Biceps 

  • Press-down bar
  • Skullcrushers
  • Dumbell kickbacks
  • Alternating dumbell curls
  • Straight bar curls

  • Calf Raises using leg-press machine
  • Donkey calf raises

Nutrition

Natural Diet

Darrem believes that a healthy, nutritious diet with adequate protein content is sufficient for a bodybuilder. He relies on healthy, organic foods for his meals, such as free range eggs and quality meat products.

Darrem also likes to stay relatively lean in the off-season, so doesn’t really eat ‘cheat meals’ much, as he doesn’t want to gain weight. In terms of meal frequency, he likes to eat a meals every couple of hours to stay anabolic. An example of a meal plan during the competition season is below:

  • First Meal – 10 egg whites + 2 yolks
  • Second Meal – Chicken breast, brown rice, green vegetables
  • Third Meal – Post-workout protein shake with fast acting carbs
  • Fourth Meal – Steak with brown rice and green vegetables
  • Fifth Meal – Tilapia with brown rice and green vegetables
  • Sixth Meal – Steak with green vegetable salad

Darrem Charles was born in Arouca, Trinidad. He was always obsessed with playing sports – becoming involved with strength training as a young teenager.

As he kept working out with his friends, he began to notice changes to his physique which inspired him to pursue the sport further. He bought and read several books on bodybuilding technique and nutrition, which helped him learn the basics in these early stages.

First Competitions

After soaking in this information, Darrem got off to a successful start. After a long period of training, he won his first natural competition – the 1986 WNBF (World Natural Bodybuilding Federation) contest. This victory on his first attempt was a great confidence boost for Darrem, but he was determined to win more.

He would go on to win the 1989 Trinidad Invitational Natural – wining on his home soil in front of his family and friends. This for Darrem was the signal that he had to take this sport further. He followed the win up with another victory at the 1992 World Amateur Championships.

The American Dream

Darrem had always wanted to become a well-known figure in the American scene. In the 1980’s, the U.S.A was the center of international bodybuilding. Darrem saw greats such as Frank Zane in magazines and wanted to have a career just like theirs.

In 1992, this dream became a reality when he competed at the Chicago Pro Invitational. Unfortunately, he only managed to come in 12th place, but he loved the experience of standing alongside bodybuilding pro’s.

As it happened, Darrem was actually on the same stage as future hall of famer’s such as Kevin Levrone – so was in great company for his first pro show without realizing it at the time.

Professional Competitions

Following this Chicago show, he appeared at the Arnold Classic, Ironman Pro and a number of other major shows. From 1992 to 1995, he took away 8 top ten spots including a well-deserved 3rd at the 1995 Florida Pro Invitational.

This consistent form enabled him to qualify for the 1995 Mr Olympia – a dream come true for Darrem. In this show, he stood alongside Dorian Yates, Flex Wheeler, Ronnie Coleman and Chris Cormier and came last, but learnt a lot from his appearance.

Ending the 1990’s Strong

The rest of the 1990’s for Darrem, was a useful period of learning. He came in the top ten in every competition he entered, picking up useful 3rd’s at the 1995 South Beach Pro Invitational and 1998 San Francisco Pro Invitational.

After this he took a 2nd at the 1998 Ironman Pro Invitational, which was major achievement for Darrem. He really wanted the win, but knew that he had done all he could at that point.

As the decade came to a close, Darrem also landed a 13th at the 1998 Mr Olympia. This was a clear improvement for him, so he entered the new millennium confident of his future potential in the sport.

Увидев его выступление 98 года на Олимпии, я просто офигел. Пластика и эстетика просто зашкаливали.

Невероятно одаренный атлет и большой трудяга.

Но, массу набирать ему не надо было…

Метнулся Чарльз в свои почти 47 годиков в “классик-физик”: недавно занял в одном из турниров второе место … Прокачанный ,жесткий ….,но весит 84 кг согласно максимально допустимого веса для своего роста … скинул мужик 20 кг сухих мышц …

Будет на этой Оле (снова в классик-физик) там с этого года повысили верхнюю максимальную планку веса для каждой ростовой категории : теперь с его ростом в 175 см ему можно весить около 90 кг …(ранее было около 85 кг)

Сразу после образования новой номинации “классик-физик”(мало было атлетов в ней) возрастной Чарльз вполне там смотрелся и даже побеждал … Теперь дивизион расширился – пришли хорошие молодые классики … Чарльзу там уже ловить нечего … Но в “40+” будет появляться еще …

Классиков я не считаю, это не серьезно уже. Для галочки только если. Нужно всё таки считать основное.

Following this Chicago show, he appeared at the Arnold Classic, Ironman Pro and a number of other major shows. From 1992 to 1995, he took away 8 top ten spots including a well-deserved 3rd at the 1995 Florida Pro Invitational.

This consistent form enabled him to qualify for the 1995 Mr Olympia – a dream come true for Darrem. In this show, he stood alongside Dorian Yates, Flex Wheeler, Ronnie Coleman and Chris Cormier and came last, but learnt a lot from his appearance.

Ending the 1990’s Strong

The rest of the 1990’s for Darrem, was a useful period of learning. He came in the top ten in every competition he entered, picking up useful 3rd’s at the 1995 South Beach Pro Invitational and 1998 San Francisco Pro Invitational.

After this he took a 2nd at the 1998 Ironman Pro Invitational, which was major achievement for Darrem. He really wanted the win, but knew that he had done all he could at that point.

As the decade came to a close, Darrem also landed a 13th at the 1998 Mr Olympia. This was a clear improvement for him, so he entered the new millennium confident of his future potential in the sport.

Nutrition

Natural Diet

Darrem believes that a healthy, nutritious diet with adequate protein content is sufficient for a bodybuilder. He relies on healthy, organic foods for his meals, such as free range eggs and quality meat products.

Darrem also likes to stay relatively lean in the off-season, so doesn’t really eat ‘cheat meals’ much, as he doesn’t want to gain weight. In terms of meal frequency, he likes to eat a meals every couple of hours to stay anabolic. An example of a meal plan during the competition season is below:

  • First Meal – 10 egg whites + 2 yolks
  • Second Meal – Chicken breast, brown rice, green vegetables
  • Third Meal – Post-workout protein shake with fast acting carbs
  • Fourth Meal – Steak with brown rice and green vegetables
  • Fifth Meal – Tilapia with brown rice and green vegetables
  • Sixth Meal – Steak with green vegetable salad

Training

Training Split

Darrem’s training split allows him to spend sufficient time on each muscle group. He completes his least favorite session (leg day) on day 1, then separates the chest, back and shoulders across three days. Doing so, means that he won’t work his central nervous system too hard by working 2 major muscle groups at the same time.

His usual split and routine is below:

  • 45 Degree leg press

  • Flat dumbell presses

  • Dumbell pull-overs

Back And Calves

  • Pull-downs to the front

  • Bent-over barbell rows

Shoulders

  • Seated barbell press (front)
  • Dumbell side raises

  • Bent-over raises (rear delt movement)
  • Shrugs (using straight bar behind the body)

Triceps And Biceps
